Five Weekly Practices Can Extend a Man's Life After 50, Says

Grip strength predicts mortality better than blood pressure. Social connection rivals smoking as a risk factor. A Las Vegas men's longevity expert outlines the five weekly practices with the strongest human evidence behind them.

LAS VEGAS, NV, 11 September 2026 - The longevity industry has become crowded with supplements, infusions, biological age panels and off-label prescriptions. According to Dr. John Spencer Ellis [https://johnspencerellis.com/], an internationally recognized authority on men's health, longevity and human performance, the interventions with genuine mortality data behind them are considerably less exotic - and considerably cheaper.

"The men who are still functional at eighty are not the ones with the most sophisticated protocol," said Dr. Ellis. "They are the ones who did five ordinary things every week for thirty years. Nothing in the longevity market has produced anything close to the effect sizes these five carry, and most of what is being sold has produced no measurable human effect at all."

Dr. Ellis identifies five weekly practices supported by large-scale human research.

1. Resistance training, two to four sessions weekly

The PURE study of nearly 140,000 adults across seventeen countries found grip strength inversely associated with all-cause mortality at a hazard ratio of 1.16 per five-kilogram reduction - and specifically noted it was a stronger predictor than systolic blood pressure.

Muscle mass falls roughly 3 to 5 percent per decade after age 30, and research indicates strength is lost two to five times faster than muscle size. Skeletal muscle is also the body's largest site of glucose disposal, meaning muscle loss directly worsens metabolic health.

The most encouraging finding comes from the Newcastle 85+ study, where participants whose grip strength was improving carried a 31 percent lower mortality risk regardless of baseline - in adults in their late eighties.

Best practice: Two to four sessions weekly covering five movement patterns - squat or press, hinge, push, pull and loaded carry - with progressive load. Dr. Ellis emphasizes progressing at connective tissue speed rather than muscle speed, since tendon and ligament adapt more slowly and most preventable injuries after 50 come from advancing load too quickly.

2. Aerobic and interval work, 150 to 200 minutes weekly

A Cleveland Clinic analysis of 122,007 patients published in JAMA Network Open found cardiorespiratory fitness inversely associated with all-cause mortality with no observed upper limit of benefit - the fitter the participant, the lower the mortality, without a ceiling.

Interval training carries an additional advantage for older men. Research examining high-intensity interval training and mitochondrial capacity found young participants achieved a 49 percent increase, while older participants achieved 69 percent. The older group responded more.

Best practice: 150 to 200 minutes weekly at conversational pace, with one to two interval sessions added once the aerobic base is established.

3. Seven to nine hours of sleep, with a fixed wake time

A systematic review of sleep interventions concluded that sleep extension had the most beneficial effects on subsequent performance of any approach studied. In Stanford research, athletes extending to ten hours in bed for five to seven weeks improved skilled performance measures by roughly 9 percent, alongside faster sprint times and improved mood.

The mechanism matters more after 50. Most produced during sleep, growth hormone release and the bulk of tissue repair occur during deep sleep - and deep sleep declines with age, meaning the same seven hours delivers less recovery at 55 than at 25.

Best practice: A fixed wake time seven days a week, including weekends. Dr. Ellis notes that waking at 6:00 on weekdays and 9:00 on weekends produces the physiological equivalent of a three-hour time zone shift twice weekly. He also recommends screening for sleep apnea in men who snore or wake unrefreshed - common, treatable and routinely undiagnosed.

4. Contacting two close friends every week

Holt-Lunstad and colleagues pooled 148 studies covering 308,849 participants and found a 50 percent increased likelihood of survival among people with stronger social relationships - rising to 91 percent for complex measures of social integration. The authors compared the magnitude to smoking as a risk factor.

In June 2025, the World Health Organization's Commission on Social Connection reported that loneliness is associated with an estimated 871,000 deaths annually - roughly 100 every hour - and recommended social connection be treated as a third pillar of health.

Men are the most exposed group. Survey data shows the percentage of American men with at least six close friends fell from 55 percent to 27 percent between 1990 and 2021, while the percentage with none rose fivefold.

Best practice: Two named men contacted weekly by voice rather than text, plus one recurring in-person activity. Dr. Ellis notes the research distinguishes voice and in-person contact from asynchronous messaging.

5. Protein at 30 to 40 grams per meal

Men over 50 face anabolic resistance - requiring roughly 0.40 g/kg of protein per meal to trigger muscle protein synthesis, against 0.24 g/kg for younger men. Below that threshold, the synthesis response is blunted regardless of training quality.

Best practice: 30 to 40 grams at each of three meals, audited meal by meal rather than as a daily total. Dr. Ellis reports the shortfall is almost always at breakfast.

How the two coaching programs differ

Dr. Ellis operates two programs that address distinct constraints.
